Dry Land Workouts For Swimmers: 30-Minute Circuit Training

Just as it's important for runners and cyclists to cross train in a low-impact, anaerobic environment, it's important for swimmers to take the time to train their bodies outside the water as well. I've found that the primary reason that swimmers don't do more dry-land training is because they find it hard to fit another workout into their training routine. Instead of setting aside hours for your out of water workout, try this effective, time-efficient circuit training workout. By repeating compound exercises with a minimal amount of rest, you can speed through a workout that will challenge every inch of your body. The workout below is specifically designed to boost swim potential, but anyone would benefit from it.
To do the exercises below, you'll need a sturdy balance or stability ball, a set of hand weights, a solid chair or workout bench, and a cushioning gym mat. A kettlebell can be included as well, but is optional. While this can easily be tackled at the gym, you'll see that all of these exercises can also be done at home or work, as well.
In short order, your workout will include:
50 Jumping Jacks
10 Push Ups
10 Kettlebell/Dumbbell Squats
30 Seconds of Plank
10 Mountain Climbers
10 Reverse Flys on the Balance Ball
20 Russian Twists on the Balance Ball
20 Chair Dips
Rest for 2 minutes and repeat the circuit 3 times total
The jumping jacks and mountain climbers sets should be pretty self explanatory. These two sets help rev up the heart rate while the other exercises keep your heart rate elevated.
Push Ups
Works: Chest, Shoulders, Triceps, Abs, Glutes, Quads, etc. You name it, the push up probably works it.
The push up is one of the best exercises for any athlete. Its simplistic movement works your body from head to toe. It utilizes all the essential muscles in order to become a better, stronger, and even faster swimmer.
Kettlebell or Dumbbell Squat
Works: Quads, Glutes, Shoulder
This compound exercise helps you work both your upper and lower body in one movement. Take the kettlebell or dumbbell and hold it with both hands just below your chin. Stand with feet slightly wider than shoulder width apart. While keeping the bell in place, do a low, slow squat and come back up to complete one rep.
Plank
Works: Core and Postural Muscles
Start in a push up position and lift your body off the ground using only your hands and toes to balance. Make sure to keep your back flat by engaging your abs. And because your bottom will have a tendency to rise, focus on keeping your hips even with your legs and back as well. Beginners can simply hold this position for 30 seconds, while stronger swimmers can add in leg flutters and arm lifts for an even more challenging work. Or, take it down to your elbows for more abdominal intensity.
Reverse Fly
Works: Muscles throughout the shoulders and upper back (delts, traps, etc.)
A strong set of shoulder and upper back muscles is essential for all swimmer. That's why this exercise is so ideal for dry land training. Lie face down over your balance ball with your stomach resting in the center and your toes on the floor to assist with balance. Grab a dumbbell in each hand and begin with your arms together, directly below your head, touching the ground. Keeping your arms as straight as possible, lift the dumbbells until they are even with shoulder height. From this T position, slowly lower your arms back down to complete one rep.
Russian Twist
Works: Obliques and upper body
Still using the balance ball from the last exercise, roll over onto your back and rest just your upper back on the ball. Hold one medium weight dumbbell with both hands and stretch your arms up in front of your chest towards the ceiling. Begin twisting deeply from side to side, using the balance ball to help rock your body back and forth. One twist to the right and one twist to the left completes one rep.
Dips
Works: Triceps, chests, and shoulders
Pull up a sturdy chair or move to a workout bench for the set of chair dips. Sit on the edge of the seat and place your hands on either side of your legs with your fingers facing out. Use your arms, not your legs, to lift your bottom off the chair. Extending your legs in front of you, lower yourself towards the floor until your elbows make a 90 degree angle. Then slowly bring your body up to starting position to complete one rep.
While you can rest for 10-20 seconds between exercises, it's best to do the sets back to back as quickly as possible (all the while maintaining form and safety) to keep your heart rate level up. Aim to do this workout 1-2 times a week, if your schedule allows. You'll start seeing real results both in and out of the pool in just under a month.
To make the most of your sets, use a timing device to stay on pace. If you don't own any gym equipment, invest in some versatile tools, like resistance bands and other all-purpose workout gear.

So You Want To Get Big

Hypertrophy. Hypertrophy is the growing of the muscle for mass vs the building of strength. It's the oldest, most talked about and researched form of exercise in the fitness world. You'll find a hundred magazines all based on growing bigger. With articles like "Grow Your Arms 2 Inches in 2! Weeks!" Hypertrophy is the reason a lot of people start working out. To get bigger and build more mass, girls to tone, guys to look like gorillas, both to attract each other. I'm not going to go over the basics, you can literally find those anywhere. What I want to go over is the not so talked about Essentials on how to properly utilize this form of training. So that you may execute and accomplish your hypertrophy goals.
First let's discuss the heavier weight dilemma. A lot of people think, "forget form as long as the weight is heavy I'll grow." You might grow... a little, but no where near your optimal speed of growth. Take your time, yes it sucks and these days nobody has patience, but slow down. Literally. Use weight that is just heavy enough for you to get 8-10 reps with strict form but also keep a steady tempo. An example using dumbbell flyes; A good tempo is something like 2-3 seconds up/1 second to squeeze at the top/2-3 seconds lowering the weight/no rest and repeat, or 2/1/2. You'll see yourself start to look swole after a couple workouts with the right form.This is called Sarcoplasmic Hypertrophy in which the volume of muscle sarcoplasm increases, creating a bigger more massive look to your muscle. Remember the famous words of "Quality over Quantity".
Specific Training(isolation) is also an overlooked method.
We all heard training your abs won't give you a six pack. I'm not saying that, but I'm saying training a bicep will make your bicep bigger. Take the bench press for example, everyone knows what it is and everyone in the gym does it. The problem is that it's not getting your chest as big as it could as fast as it could. The Prime Movers in a bench press are your arms; the biceps, triceps and shoulders. Your chest needs to be completely targeted, which is why I used dumbbell flys before. It really isolates the Pectoralis major with the heaviest part, the brunt of the lift. Basically what I'm saying is, use isolation exercises. Instead of squats, bodybuilders do some leg curls and leg extensions. For back, do some pull downs and seated cable rows. It's all about isolating the muscle to force it into growth.
Of course there is a whole lot more as well as how to properly set up a program for YOU to make the most absolute maximum gains, which would be pages of explaining and even then you would have to sit with a professional to choose the right exercises, day splits, reps/sets range, weights as well as being coached and guided for proper form and execution. Powerlifting Is Not a Power Sport

Don't let the name fool you Powerlifting isn't a Power sport, it is a strength sport. Weightlifting, Shot putting are power sports. This article will help to explain the common misunderstanding that powerlifting is a power sport.
Powerlifting consists of 3 strength events, Squat, Bench Press and Deadlift all requiring the athlete to lift a heavy weight (close to their personal best, so maximal effort) 9 times (3 times for each event ) with a lengthy rest period between each event and a shorter rest period between each lift.
Usually when going for a max lift it is a struggle (this will be discussed more in depth further on in the article).
Strength athletes I find/believe work with the line "longer time under tension" when compared to Power athletes. There objective is to move a heavy object that's it doesn't matter how long it takes as long as they move it.
Muscular strength is defined as the ability of the muscles to exert a force. Strength can be split into many different forms as shown below:
-Absolute Strength (Maximum force that can be exerted regardless of body weight/size). So going for a new deadlift PB for 1 rep (1RM repetition maximum)
-Dynamic Strength (ability to exert muscular force repeatedly) Rowing a regatta event (about 1000m)
-Elastic Strength (similar to power) doing a box jump
-Static Strength (ability to exert a sustained force without significant movement) - Gymnastics crucifix hold
-Explosive Strength (ability to exert a maximal force quickly in one action) - Javelin or shot put
-Strength Endurance (ability of a muscle to resist fatigue while exerting a force) - Marathon running
-Relative Strength (maximum force that can be exerted in proportion to body) - Boxing, judo sports with weight classes.
Powerlifting uses absolute strength and relative strength because in a powerlifting meet you are are trying to max out (absolute strength) so you can lift the most weight possible in one effort which is possible due to our size and weight (relative strength).
Power is defined as strength multiplied by speed (in basic terms). From those definitions of strength I have mentioned it is closely related to elastic strength and explosive strength due to their quick contractions produce a fast and larger force.
Both the Strength athlete and Power athlete uses the ATP-PC energy system when carrying out their activities as both are of high intensity and of short duration.
They both cause hypertrophy of the muscle fibres (to an extent) increase phospho-creatine stores, increase the strength and speed of contractions. Both use Type IIB fibres and cause Type IIA to take characteristics of Type IIB fibres.
The difference really is time under tension and how the movement is carried out. Powerlifting usually involves trying to lift a weight close to your personal best or more, which is going to challenge the athlete physically and mentally, as I have mentioned earlier on so this will be a very strenuous lift taking a longer time to lift it.
Take as an example Austin Hickey - his squat at the Irish Nationals was a brutal 8 seconds from start to finish to lift that weight (pure strength not power, this is an extreme example). Link is here: http://youtu.be/JUO_ERaePeU
Look at the past European 2013 weightlifting championships there you saw "powerful lifts", as the lifters lifted the weight very quickly with immense speed. Snatch 1-2 seconds if not less. Clean and jerk for each part 1-2 seconds as well.
A weightlifter also goes for new 1RM and try's to max out (which are both physically and mentally strenuous) but would you call it absolute strength if its done fast?
When you watch a weightlifter squat and powerlifter squat two different styles for 2 different components of fitness for their sport. Weightlifters use momentum and bounce to lift the weight, this is to increase speed so they can lift the weight. Powerlifters is generally slower when squatting (again longer time under tension) as we just have to break parallel when the hips get below the knees.
However I will say we need to do both in our training to make us good powerlifters/weightlifters. Powerlifters need to do power training to produce faster contractions so to increase the speed of our lifts.
Weightlifters need to increase their strength so they can lift a heavier weight. By doing so will make them faster as they are now moving a heavier object at the spore they usually lift at.
I am on my final week of speed training then I will be going onto a 3 week cycle of heavy block/board work.
Hope this cleared up the difference between a power athlete and a strength athlete. Remember powerlifting isn't a power sport!

#1: Change it up
Do you keep the same lifting routine all year round? I thought not. Just as you change up your weight lifting you should change up the cardio that you incorporate into your routine.
If you are in a bulking phase, keep the cardio low. No more than once or twice per week for 15-20 minutes. This limited cardio will let your body focus on building muscle, something that takes a lot of energy.
If you are looking to get cut, for competition, beach season or you just want to build muscle definition, you will need to increase your cardio to 3-5 times per week to burn away that extra fat hiding those glorious muscles.
All year round you need to switch up your cardio so that you do not get bored with it. Try running one day, riding the bike the next and then doing a high intensity interval day where you combine different activities.
#2: Don't lift weights and do cardio together
If you are concerned that you cardio training is going to hinder your recovery from strength training, separate them by as much as possible.
If you separate these two workouts your cardiovascular work outs will not impede your increase in strength and size. Just use common sense, don't go for a hard run right after you have your tough leg day. Give yourself some time to recover.
Short on time? If you must do cardio and strength training on the same days at least make sure different body parts are used in your two workouts. If you are rowing for cardio, lift with your legs.
Always make sure you do your lifting before your cardio. You do not want to deplete your glycogen stores in your muscles before you hit the weights.
Everyone needs some cardio in their lives. You will build muscle definition if you make the time to incorporate some intense cardio sessions every week into your routine.

This is not your typical workout. But that is the point. First, establish the type of physique you want, and then you must devise a program that help you achieve that look.
By the way, for this routine, I would recommend 4 to 5 sets per superset. I would pyramid the weights and repetitions from 15 down to 6 or 8. I would not rest more than 45 or 60 seconds between supersets.

I would advise them to train all their pulling muscles on one day and then all their pushing muscles the next, so that their body's nervous system can completely recover. At the very most I would suggest to anybody, that 3 one-hour sessions is quite enough. The 4 days off during the rest of the week, is ample time for the muscles to recuperate; but of course if you need the 5 days off then most certainly take them.
